You are doing the work. So why isn't it working?
You are tracking protein. You are lifting four days a week. You are consistent in ways most people are not.
And you are still not recovering the way you should be. The gut is not moving. The energy is low-grade flat. Something is off and it is not your programming.
For most dads in their 40s and early 50s running on five to six hours a night, the answer is sleep. Not as a vague lifestyle warning — as a specific, measurable physiological problem with a specific, practical fix.

What short sleep is actually doing to your hormones
Testosterone
The link between short sleep and lower testosterone is not bro-science. It shows up consistently across studies. In a controlled study published in JAMA (Leproult & Van Cauter, 2011), one week of five-hour nights dropped daytime testosterone by 10 to 15 percent — roughly what you would expect to lose in a decade of natural aging.
That study was conducted in younger men, so the exact magnitude should not be applied as a direct prediction for men over 40. But the directional finding is well-supported. And for men in their 40s and 50s, the consequence is compounded: testosterone is already declining at roughly 1 to 2 percent per year naturally (Feldman et al., Massachusetts Male Aging Study). Short sleep is not creating a separate problem. It is accelerating the impact of one that is already in progress.
Cortisol
Short sleep elevates cortisol, particularly in the evening — the window when you most want it low. Elevated evening cortisol suppresses muscle protein synthesis and promotes abdominal fat storage. If you are working hard in the gym and eating reasonably, but cortisol is chronically elevated from sleep restriction, you are fighting your own biology every night.
Growth hormone
Most of your growth hormone — the primary driver of overnight tissue repair — is released during the first slow-wave sleep cycle. The first 90 minutes of deep sleep contain the dominant growth hormone pulse. Staying up late or cutting sleep short from the back end degrades this window. The repair you are trying to earn in the gym depends on this cycle running.
Insulin sensitivity and nutrient partitioning
Short sleep impairs insulin sensitivity (Spiegel, Leproult & Van Cauter, The Lancet, 1999). Practically, this means your cells are less effective at absorbing glucose and amino acids after training. The protein you are eating to support recovery is being partitioned less effectively. The inputs are there. The machinery is running slow.
The body composition problem you are probably not seeing
If you are in a caloric deficit — cutting fat while trying to hold muscle — this matters most.
A study by Nedeltcheva and colleagues (Annals of Internal Medicine, 2010) placed participants in a caloric deficit and split them by sleep duration. The short sleepers lost the same total weight as the adequate sleepers. But more of what the short sleepers lost was lean mass, not fat. Same diet. Worse body composition outcome. Because of sleep.
This is not an abstract warning about long-term health. It is the specific thing most training dads are most afraid of — losing muscle they worked hard to build — happening in real time.
Why the weekend sleep-in does not fix it
One long Saturday sleep does not reset the week. Research consistently shows that the hormonal and metabolic consequences of chronic short sleep persist after a single recovery night. The strongest strategy is consistent floor elevation: getting to 6.5 to 7 hours every night is a larger physiological win than averaging 5.5 with one 9-hour weekend session.
The quiet time trap — and the actual fix
The reason most dads resist earlier bedtimes is real and legitimate. After 10pm is often the only time in the day that belongs to them. The kids are down, the house is quiet, and that 90-minute window of peace is genuinely important.
The fix is not to eliminate it. It is to understand the physiology of it.
After a high-demand day, cortisol takes approximately 60 to 90 minutes to come down to a level where sleep onset is genuinely efficient. A dad who starts his quiet time at 10pm and tries to sleep at 11:30 is likely hitting the pillow while his nervous system is still elevated — which means sleep onset is delayed and the total quality of the night is reduced.
Moving quiet time to 9:15pm, with lights-out at 10:30, preserves the same decompression window. The quiet time is not gone. The timing is shifted. That difference can meaningfully increase total sleep and improve the architecture of it.
Three practical changes for this week
1. Set a caffeine cutoff at 1:00–1:30pm
Caffeine has a half-life of five to seven hours for most people, with individual variation based on genetics. A 2pm coffee means roughly half of that caffeine is still circulating at 8 or 9pm — directly competing with deep sleep onset. This is not about eliminating coffee. It is about making caffeine neurologically irrelevant before bed. For most dads, this is the single easiest sleep lever that has never been pulled.
2. Move the whole evening back 45 minutes
Do not try to overhaul your schedule. Shift it. If quiet time currently starts at 10pm, start it at 9:15. If lights-out is currently midnight, make it 10:45. The goal is a consistent floor of seven hours, reached gradually, without dismantling the evening structure that keeps you sane.
3. Make the bedroom the end of the workday
No email, no news, no scrolling once you walk in. Screens delay melatonin onset — that finding is not in dispute. And information load (email, news, social) keeps the problem-solving brain active at the exact moment it needs to stand down. If you need a phone alarm, replace it with a cheap clock and leave the phone outside the door. The inbox will be there. Your growth hormone window will not wait.
A note on alcohol
If an evening drink is part of how you decompress, that is a real trade-off worth understanding rather than ignoring. Alcohol may help you fall asleep faster, but it degrades slow-wave and REM sleep in the second half of the night — consistently across sleep laboratory research. Six and a half hours after two drinks may not be better than five clean hours, in terms of the repair that actually happens.
The practical adjustment is timing, not necessarily elimination. A drink at 7 or 8pm gives the body time to process it before the sleep cycles that matter most. A drink at 9:30pm does not.
The audit — five questions
Answer these honestly:
- What time is your last caffeine? If it is after 1pm, that is the first thing to move.
- What time does your quiet time actually start? If it is after 10pm, you have a timing problem, not a scheduling problem.
- Do you bring your phone into the bedroom? If yes, you are likely delaying your melatonin onset.
- Do you have a drink most nights after 8pm? If yes, there is a meaningful chance your sleep architecture is being affected even if the hours look adequate.
- What time are you actually lights-out, versus what time you want to be?
You already know where the gaps are. Now you have the mechanism to understand why they cost you.
Sleep is a training variable
If you would not skip post-workout protein because you were busy, apply the same logic to sleep. It is not a lifestyle preference. It is where the adaptation from your training actually happens. Protect it with the same discipline you bring to the gym.
